There are days when your usual pace suddenly feels unsustainable. Your heart rate climbs faster than expected, your clothes are soaked within minutes, and even an easy run or gym session feels unusually taxing.
It's tempting to assume you've lost fitness.
More often than not, especially during the Indian monsoon or peak summer, the culprit is something far less obvious: humidity.
While most athletes pay attention to temperature, humidity is often overlooked. Yet it has a profound impact on how your body regulates heat, how hard your heart has to work, and ultimately, how well you perform.
Whether you're running outdoors, training for a Hyrox race, lifting in a non-air-conditioned gym, or heading out for a weekend hike, understanding how humidity affects your body can help you train smarter—not just harder.
Why Humidity Feels So Much Harder Than Heat
Your body has one primary goal during exercise: maintain a stable internal temperature.
As your muscles produce energy, they also produce heat. In fact, only about 20–25% of the energy generated during exercise becomes movement. The remaining energy is released as heat.
To prevent overheating, your body relies on several cooling mechanisms:

Sweating

Increased blood flow to the skin

Evaporation of sweat
The last one is the most important. Sweat itself doesn't cool you down. Evaporation does.
When sweat evaporates from your skin, it carries heat away with it. This is your body's natural air-conditioning system.
Humidity changes everything. When the air is already saturated with moisture, sweat struggles to evaporate. Instead of cooling you, it simply accumulates on your skin or drips onto the ground.
This means your body has to produce even more sweat while receiving less cooling in return. It's an inefficient system—and one that comes at a cost.
Why Your Heart Rate Goes Up
One of the first things athletes notice during humid conditions is that their heart rate seems unusually high.
This isn't your watch malfunctioning. It's called cardiovascular drift.
During prolonged exercise in the heat, your body diverts more blood toward the skin to help dissipate heat while simultaneously trying to deliver oxygen to your working muscles.
As sweating increases, plasma volume gradually decreases because of fluid loss. To maintain the same cardiac output, your heart compensates by beating faster.
The result?
The exact same pace now feels significantly harder.
Studies published in the Journal of Applied Physiology have shown that prolonged exercise in hot and humid environments leads to increased heart rate, higher perceived exertion, and reduced endurance performance compared with cooler conditions.
Why Humidity Makes You Tire Faster
Heat isn't just uncomfortable.
It directly affects performance.
Some of the reasons include:

Reduced oxygen delivery to muscles

Faster depletion of glycogen stores

Higher core body temperature

Greater cardiovascular strain

Increased perception of effort
Your brain also plays a role.
According to the Central Governor Theory, the brain may subconsciously reduce exercise intensity when it detects rising body temperatures to protect against dangerous overheating.
Whether or not this theory fully explains fatigue remains debated, but there's little disagreement that rising core temperatures reduce performance.
This is why marathon times, cycling performances and even football matches are noticeably slower under hot, humid conditions.
The Hidden Cost: You Lose More Than Just Water
Sweat isn't simply water.
It contains electrolytes, particularly sodium, along with smaller amounts of potassium, magnesium and calcium.
Some athletes lose less than 500 mg of sodium per litre of sweat.
Others can lose over 2,000 mg.
This variation is one reason why some runners finish workouts covered in white salt stains while others don't.
Heavy sweaters may lose well over two litres of sweat per hour in hot conditions, dramatically increasing fluid and sodium requirements.
Failing to replace these losses can contribute to:

Declining performance in subsequent sessions
Why It Feels Worse During the Indian Monsoon
Humidity becomes particularly challenging because the air is already carrying a high amount of moisture.
In cities like Mumbai, Chennai, Kochi and Kolkata, relative humidity often exceeds 80%. Even if temperatures aren't extreme, your body's cooling system becomes far less effective.
This explains why:

An easy 5 km run suddenly feels like a race.

Your gym session leaves you drenched.

Recovery takes longer than usual.

You fatigue earlier despite maintaining the same training load.
The weather has changed. Your physiology hasn't.
Should You Skip Your Workout?
Not necessarily. Your body is remarkably adaptable.
Repeated exposure to heat triggers several beneficial adaptations known as heat acclimation.
Within approximately 7–14 days, many athletes experience:

Earlier onset of sweating

Increased sweat rate
-
Lower heart rate at the same workload

Expanded plasma volume
-
Improved thermal comfort
-
Better endurance in the heat
These adaptations explain why athletes preparing for summer races often intentionally include heat training. The key is to build exposure gradually rather than jumping straight into maximal efforts.
How To Train Smarter In Humid Weather
Instead of fighting the conditions, adjust your expectations.
Slow your pace
Use perceived effort or heart rate instead of chasing pace.
A slower pace in humid conditions may represent the exact same physiological workload as a faster pace on a cool morning.
Hydrate before you're thirsty
Thirst usually appears after mild dehydration has already begun.
Start your workout well hydrated, especially for sessions lasting longer than an hour.
Replace electrolytes during longer sessions
Water alone may not adequately replace sodium losses during prolonged exercise or high sweat rates.
For longer endurance sessions, electrolyte replacement becomes increasingly important.
Wear breathable clothing
Moisture-wicking technical fabrics won't eliminate humidity, but they help move sweat away from the skin more efficiently than cotton, improving comfort and reducing chafing.
Schedule hard sessions wisely
Whenever possible, train early in the morning or later in the evening when temperatures—and often humidity—are slightly lower.
Focus on recovery
Heat places additional stress on the body.
Prioritise sleep, nutrition, hydration and recovery between training sessions.
The Takeaway
Humidity doesn't make you less fit. It changes the environment your body has to operate in. Your cardiovascular system works harder. Your cooling system becomes less efficient.
You lose more fluids and electrolytes and your workouts feel harder—even when you're performing at exactly the same physiological level.
Understanding this helps shift your mindset. Instead of chasing pace or numbers every day, learn to train according to effort, adapt to the conditions, and respect what your body is telling you.
